33 miles of sleepiness and Transformers, oh my

So, Transformers 3 last night.  Got some time for a date night with the wife (yes, Em is the wife) and we headed to Transformers 3.  Now, I grew up in the 70's and 80's so that cartoon was a staple.  But, that also causes some issues when you want to convert from the cartoon where no one EVER got hurt to a movie where they want to portray them as killer alien robots bent on taking over the world.  It's just hard for me to make the crossover.

I will admit, though, the part that got me the most wasn't when people were getting shot, crushed and chased... no no.  It was the part where Bumble Bee was going to be executed.  That was the saddest part (which isn't saying much).  I like the movie series mostly because I grew up with them, but I struggle to get involved enough to look past a bunch of toy based characters trying to be taken seriously.


TRAINING
So I FINALLY got up around the intended training time.  Alarm set for 3:30, up at 3:50.  Not horrible but only allowed for 33 miles instead of 40 since I was playing the soccer mom this morning and getting kiddos to the right baby sitter.  While Em's at work, kids and daddy will play!

Nice morning for the ride.  Mid 70's, little breezy but manageable.  Suppose to get in the 100's for the base temps the next two days... so NO workouts schedule for the heat of the day.  Need to stay strong and drag out of bed in the am.

Need another swim, 2 more bike and 1 more run workout to round it out this week.  Not sure how it will work out but hoping for a quick trainer spin when Wee Man goes to bed while R2 watches kid safe programming before bedtime tonight.  Tempo run tomorrow morning and swim over lunch and long run Saturday morning.  Maybe it'll work, maybe it won't.  Time will tell.

Hump day but it's only Tuesday

Blah.  Morning workouts are getting to be a struggle.  Started last Thursday when I just could not get myself up and moving.  Continues this week as I snooze past my alarms and sometimes it can go for and hour and a half before I really wake up and know what's going on.  I'm sure Em loves it when my alarms go off for an hour or so...  maybe it's the fact that we are getting back into the 60's at night so the house cools off and the bed is all nice and comfy... or from the fact our 3 year old is having issues of waking up at 10:30, 12am, 2am and 3am and just screaming and crying.  Not sure if they are bad dreams or her just being 3.  Kind of kills the mojo when no one gets to sleep.

TRAINING
It doesn't help that today was the workout I picked up from a info session with Chris Legh last year.  It's a GREAT workout, but man it's not comfortable amping up the intensity for threshold runs.  I was hoping to get a swim in before work but with snooze in full effect, it didn't happen.  Maybe over lunch.

Weekend in Review - Heat and Humidity and Cars 2

Summer has arrived in Kansas City.  The temps barely touched the 90's but humidity has hit the trademark 80% or above.  You know... the old saying "it's not the heat, it's the humidity".  I'll never live further south than Kansas City.  Humidity sucks.

TRAINING
Last Week's Numbers:
Biking : 71 miles
Running : 20.66 miles
Swimming : 3.41 miles
Total Time : 9:53
Short of my 11 hour goal for the week, but not bad considering I had to take Thursday and Friday mornings off to regroup from not enough sleep from Monday through Wednesday.

I also reined in a 12 mile run Saturday.  The schedule dictated that I had to get out at 4pm for the run... right in the heat of the day with some nasty humidity.  I even tried to combine the run with dropping off a script at good ole CVS, but that was a bust since they didn't carry the meds there.  It was entertaining to walk in dripping with sweat and hand them a sweaty script.  Hey, it was only a little wet since I had it in my hydration pack.  =)


FAMILY FUN
Cars 2 opened this weekend and it marked the first time our 3 year old went to movies!  She did pretty good and we even drug along the 10 month old and he lasted within 20 minutes of the end of the movie.  Is it just me or do they have the volume for kids' movie up WAY TOO LOUD!?  Wee Man was getting a little nervous with the sudden burst of noise, but he was a trooper until nap time had arrived and there was no replacement for his bed at home.

TRAINING
The pool over lunch was very interesting and I have MORE rules and observations to add.
1. When swimming for long periods of time without a break, look up once in a while.  There were 3 of use waiting that could have split the lane with you... had you looked up so we could get your attention.  Way to go and be self absorbed.
2. Locker room etiquette - it takes a real man to put his tight jockey shorts on and then pull the waist open to allow the hand dryers to flow over your butt crack and then your crotch.  Dry off before you put your clothes on so you don't have to play with yourself at the dryer... PLEASE.

Friday going into low key weekend

Not much going on here.  Just riding the Friday train to the weekend.  I was scheduled for a corporate challenge event tomorrow, but considering that that kids have been watched from sun up to sun down by daycare or Em and I's mothers for 4 days straight pretty much, it's probably better to forgo the event (they have other people that can do it as well) and be with the kiddos.

Now, that doesn't mean I have to sit around the house this weekend if I'm watching kiddies. I might stop by the plaza and try to schmooze with Dean Karnazes while managing the kiddos. Should be interesting but I can't live in a shell with the kids. Have to get them out there in the real world. =) Plus, mornings are the best time to get out with them. Come 1pm naps are in order or it's a free fall for the evening.

EVENTS
I did swim the 50 free for corporate challenge last night.  It doesn't exactly do anything for training to swim 50 meters, but it's nice to have a measuring stick.

If Emily wasn't working, we could have ran the KC Dirty Duo.  Similar to Warrior Dash, but with some biking mixed in there.

TRAINING
Still need to get a long run and some bike sprints in from now until Sunday night.  Ah where to fit it in since I opted to sleep in this morning instead of dragging out to run 10 miles.  I made it up Monday through Wednesday and hit the wall yesterday and today.  Need to get to bed earlier.  ;)

Darn alarm!

Man... planned a 10 mile sprint ride this morning and could NOT get up.  Taking the kids to daycare today since Em worked which I have no problem doing, but no room for error hitting snooze.  Alarm set for 4am... snoozed until 6am and didn't really realize it.  Must have been sleepy... YOU THINK!?  Seems to be a running theme this week.

Looking to enjoy some Chipotle to fuel up for corporate challenge swim meet tonight.  Need all I can get for the 50 meter swim... that will take around 35 seconds... carb overload?  No way.

Tour de Lakes Ride Saturday 6/25

The 10th annual Tour de Lakes bike ride presented by Lee's Summit Parks and Recreation will be held Saturday, June 25 at 7 a.m. The ride, which honors the memory of Tom Logan, a long-time Lee's Summit resident and avid bike rider, includes three courses that encompass five area lakes throughout Grandview, Kansas City, Lee's Summit, and Blue Springs.

Tour de Lakes starts at the Longview Recreation Center located at View High and Third Street in Lee's Summit - near New Longview. There is a short, 10-mile ride that encircles Longview Lake. A slightly longer 30-mile ride that includes Longview Lake and Raintree Lake. Facebook, marathons and crazy ultra-runners, oh my

Wednesday has snuck up on my like a Kung Fu Panda sneaking up on a dumpling.  I know this because I have seen the movie like 20 times with our 3 year old.  I can actually take that one as opposed to Nemo, Incredibles or Cars.

TRAINING
Hit a 35 mile bike ride this morning.  Snooze only caught me for 30 minutes which resulted in a distance penalty of 5 miles subtracted from my goal of 40 miles.  Overall I don't feel too bad physically but the speed still eludes me.  I'm sure it has nothing to do with 3 straight days of hard effort for runs and rides... or being sleep deprived.

My goal is to add more bike workouts, not just volume.  I'm sure the added volume side effect will help but I need to get some more biking intensity going and just trying to add volume and killing myself isn't the answer.  I'll probably add a 4th weekly ride of about 10 to 15 miles of pure sprints.  Low volume, high intensity.

I also have some other tips and pointers sitting around in my email that I need to dust off.

Some BACK exercises to try.

TIPS FOR CLIMBING FASTER ON THE BIKE from Chris Carmichael - I've been using tip 1 and 2, but need to remember tip 3.

Tip #1: When your feet go slow, you go slow!
Keeping your cadence up on climbs keeps your power output high and gives you the ability to accelerate or respond to changes in pace or pitch. Keep your cadence above 80 if possible.

Tip #2: Use your weight to your advantage
Your cadence will naturally fall as you stand up out of the saddle. To keep your momentum going you need to shift to a harder gear as you stand. By doing this you take advantage of the fact all your weight can be centered over the pedals. Whether you're a lightweight or a clydesdale, you should push a bigger gear at a lower cadence (60-75rpm) while standing up.

Tip #3: Push out instead of pulling in
When you're out of the saddle the temptation is to pull hard on the brake hoods for leverage, but that's tiring - especially during long climbs. Instead of pulling with your right arm, try pushing out and forward with your left. The bike moves the same way as if you were pulling on the bars, and you move over the bike as you otherwise would, but you save energy.

Got me, AGAIN!

It's been hard getting back into the AM saddle for training.  I'm able to get up by 4:30am but I need to get up earlier to get some more work in.  Work's been wiping me up and down the floor.  Hate it when real life gets in the way of triathlon!

TRAINING
Monday was biking hills and this morning was threshold runs.

The biking hills always take more time than I thought since I'm riding hills over and over and that tends to kill the speed.  Who would have thought riding up a hill would lower your average speed?  Maybe one day I can average 20mph on the ole hill workout... and then win the Olympics and IM Kona.  Right?

I'm starting to recover from IMKS enough that I was able to run threshold sprints this morning without feeling like my legs were filled with lead.  I was looking for a swim afterwards but some GI complications and sleeping in put me past the time limit to get out of the door in time to swim and get to work.

Kind of puts a damper on MY ARTICLE to move long workouts to the weekend...

THOUGHTS
Walkers and runners in the road.  I understand if you walk along side the road to avoid sprinklers, mud and puddles on sidewalks.  What I can't excuse is walkers and runners IN THE MIDDLE OF THE ROAD!  In busy streets through neighborhoods, no less.  Really?  I hate to see people get hit by cars but if you are walking and running pre-dawn in the streets, you're asking for it no matter how much reflective gear you have on.

Week in Review

This past weekend was a far cry from IMKS 70.3 weekend. Drove down to SE Missouri for some family time Friday and Saturday, back for Father's day Sunday. No races and recovering from last weekend. Kind of lazy feeling, but kind of nice. You can't train all the time... you'll go crazy.

Got some nice clothes for father's day from Em and the kiddos, but it's a size that actually fits me now that I shed 10 pounds from last year for race weight. Problem is that she cooked some nice monkey bread and who can keep weight off with snacks like that sitting around? =)

I did get a 10 miler in Sunday, and it's time to buckle down and get the bike riding back into shape!

TRAINING
Went for the first long run since IMKS last Sunday.  10 miler made the legs feel like jell-o at mile 3.  Add to it some mean humidity, wild rivers running over the paved trails I ran home and you have a tough run day.

I don't think I was this used up even after the Kansas City Marathon last October.  Combination of work requirements, home requirements and recovery week made for a low mileage week.  That and we made a little road trip to south Missouri for a family reunion.

Time to ramp it up next week!

2011 Ironman Kansas 70.3 Race Report - 6/12/11

WHAT : 2011 Ironman Kansas 70.3


WHERE : Clinton Lake State Park, Lawrence, Kansas

DISTANCE : Triathlon :  1.2 mile swim, followed by a 56 mile bike, and a 13.1 mile run - 70.3 miles

EXPERIENCE AT THIS EVENT :
  • First Raced the IMKS in 2009.  Bonked on the run.  Sucked on the swim. Respectable on the bike.
  • Attempted in 2010 but got sidetracked by flat tires.
  • Past Results


PERSONAL RECAP
The weather forecast was not looking pleasant.  The entire week was showing thunderstorms with 80% chances and possible severe weather.  Rain, cold, heat I can work with, but you can't do much with severe weather.  As soon as lightening is in the area, the race would be cancelled.  Storms were to roll in around midnight Saturday and last until 1pm Sunday.  So it was pretty much going to be a telling sign if everyone was woken up by thunderstorms in the middle of the night.

I was especially bumbed after my 2010 disappointment at this race... not to mention paying the entry fees, training, putting my family through the process and getting mentally excited to do the race!

Luckily the Best Western we stayed at in Lawrence was a distraction.  Our Priceline reservation was for a non-smoking room.  We showed up to get the back building, smoking room, next to rooms where they had 5 to 6 people per room. Price was right, I guess. People were walking the balconies at all hours.  My wife and I didn't really sleep well.

BUT on the bright side NO RAIN!  Woke up for the 3:45am wakeup call to find dry pavement, no lightening and no thunder!  RACE WAS ON!

PRE RACE :
  • Check out the pre-race-day meal plan... hello Chipotle!
  • No rain!  There was some lightening to the south but it never made it's way to the area.  We dodged a bullet!
  • Since I had number tats there was no need to stop in for body marking.  I departed early enough to get a parking spot in lot A, which was close enough to walk and not wait for a shuttle bus.
  • It's a two transition race so I needed to be proactive enough to pack a separate bag for T1 and leave all other gear and bags at T2.  I did that the day before because who's thinking straight to do that at 3:45am?
  • Here's the explosion of race supplies, and the final pack up.  They even gave us a bigger back to cram T1 stuff in so they would transport it to T2 for us.  Nice job, Ironman!

SWIM : 1.2 miles - 40:28 - ranked 401 - 2:07 min / 100 yards

The wife and I before show time.  As you can see, she got cut out because lets face it, it was all about me... right?  KIDDING!

  • It wasn't the free-for-all triathlon start that beat me up, it was the 2 to 3 foot cresting waves being blown into the marina we were swimming in.  I've never been abused that much by the water.  I was drowned, drop kicked and body slammed more times that I could count.
  • Oddly enough, I ranked a lot better than 2009 even though I had the same swim time.  A true testament to my swim training.  That water was unreal!
BIKE : 56 miles - 3:09:48 - ranked 691 - 17.7 mph
  • The wheels fell off.  Not literally but that was not my best day on the bike.
  • As you can see from my Garmin report, I was holding a strong average 15 miles into it but then we hit the first turnaround and BAM... in to the wind.
  • I'm not sure what the deal was, but my back started killing me at mile 20.  Maybe it was extra effort on the swim.  Maybe it was fighting the hill and wind.  I'm not sure, but I plan on implementing more core work to strengthen and improve my posture and some hill work on the bike.  That MUST improve!
  • Another thing that threw me off was I added my time up wrong to figure what I needed to do on the run to get under 6 hours.  For some reason I came to the conclusion I needed an 1:20 minute half marathon to get under 6.  My best is 1:41.  I was rolling into T2 pissed thinking I ruined my sub 6 half on the bike.  Turns out I just added wrong and I had 2 hours to get it done.  No problem.  ;)

T2 : I don't usually review transitions, but I had to for this race.
  • T2 and the race almost ended.
  • I understand that Ironman events usually involve your support system. Your spouse/significant other, your parents, friends and your kids. I even get that you like seeing them on the course for support. What I don't get is why you would leave your West bound run lane, cross in front of the East bound runners, and then cross the West bound bike-in to T2 lane and hug your daughter and not look as you try and run back to your run lane. All the while crossing 2 lanes of cones obviously put there to STOP YOU FROM DOING THAT! Why am I so avid about this? Because I was the fortunate rider coming in to T2 when this guy pulled this stunt. Lucky for him I saw him run across the lanes (not looking) to hug his daughter and as a somewhat seasoned bike rider, I always plan for the worst. This guy did not disappoint as I came by to pass him he didn't look and ran right out in front of me.
  • Had I not started breaking and slowed enough to come to a screeching halt (since he stood there with a deer in the headlights look when I yelled at him), I would have creamed him. Race over dude. Me on a bike going 10 to 12 mph versus you standing there looking stupid = you probably with broken bones.
  • And to correct a lady next to me wife (of which my wife saw the whole thing) it was not my duty to watch out for him and anticipate his lack of self awareness. It's his duty to STAY IN HIS RUNNING LANE! It's a race, there are cones for a reason. Bikes, runners, and cars are all good reasons to play it safe and wait for the huge after you cross the line.

  • How things are SUPPOSE to go.
  • How they went. WRONG. FAIL. See how it gets confusing when you add in extra arrows and directions?  Get off the course before you hurt someone.
RUN : 13.1 miles  - 1:53:43 - ranked 570 - 8:40 min/mile
  • I needed a 2 hour half to make it under 6 hours for sure, so 1:53 worked.  It was a MUCH more enjoyable run with the adjustments for nutrition and avoiding the bonk after mile 7 like in 2009.
  • It was fun passing all of the studs that hammered the bike course only to have nothing left for the run.  It's endurance, not a sprint.
  • There were a few cramp moments at mile 11, a few light headed moments, but I played it cool, kept my pace, took in drink at aid stations when I felt the need and kept up with my GU concoction every 3 miles.  The only walk moments were at every 3 miles to get to my hydration for a minute.
  • I love it when a plan comes together.


OVERALL : 05:49:55 - 570 / 1476 overall - 97 age group
  • While I'm happy with improving from 2009 by 12 minutes, I was disappointed with the fact I added 15 minutes to the bike.  I was sure I could hold the speed from 2009 and improve the run putting me closer to a 5:30 HIM.  Oh well.  At least there's IM Boulder!
  • Swim - It was what it was
  • Bike - Needs improvement
  • Run - Spot on
INDIVIDUAL ASPECTS OF THE EVENT

    • HERE's my take on that.
    • The IM "village" was interesting but it wasn't exactly an experience I couldn't live without.
  • Goodie Bag
    • Not much in the way of hand outs - mini wheaties box and a sample detergent.
    • BIGGER bag for T1 packing, check!  NICE!
    • T-shirt, check
    • Race supplies and numbers, check
    • Nylon race bag, check.
    • Coupons, just one for IM Branson, which if you read my blog you'll know I'm not a big fan.  I'd do the race but they would need to do some serious reconsideration of their no refund or transfer policy due to the fact I missed the race when my son was born and in intensive care for 2 weeks last year.  They stood behind their policy and didn't offer anything in return even though the hotel gave me a full refund.  Oh well.
  • Arrival / Parking
    • Get there early and you get lot A which is only 1/2 mile walk.  Doable.  Get there later and you are in lot B or C and you have to wait for a shuttle.
    • They had it set up pretty good and well organized.
  • Port-a-potties
    • They sported 10 to 15 johns at T1.  Sufficient. 
  • Course
    • Two aid stations on the bike with water bottle exchange, check.
    • Aid stations - at every 1.5 mile on run or less, check.

    • Quality streets, some day they need to repave the first out and back - chip seal.

    • Accuracy of markers, sort of.  I was around 0.50 miles off with my Garmin on the bike.
    • Ample volunteers, check.
    • Good course markings, check.
  • Finish Line
    • Water, check.
    • Finisher medal, check.
    • Someone to take your timing chip off, check.
    • Ample space, check.
    • Chrissie Wellington handing out medals, check!
 
  • Post Race Accommodations
    • Food options more than bananas and bagels?  They had pretzels, chips, pulled pork, pop, and water, check.
    • Sports drinks, check.
    • Tents, check.
    • Post race massage area, yes but didn't partake.  Laying down led to MAJOR cramps in 2009.  Need to keep walking to stay loose.
    • DJ, check.
    • Someplace you could hang out with friends and family and relive the race, check
  • Would I Come Back
    • Yes
  • Would I Recommend to a Friend
    • Yes
Fill out a survey if you ran any of the races!  I'm trying to get a good database going.

OVERALL
It's a well organized event.  This is the 4th year and although I usually sign up with the mindset that it's in my back yard, so why not, I see it as an A race.  I'm not a HUGE Ironman fan when it comes to the corporate aspect but I have to admit aside from the T2 traffic issue, it was well organized, supported and ran.  Good work, Ryan Robinson.

If in Kansas City, don't use these tree guys!

Masters Tree Care in Kansas City - if you see their card anywhere or an add for them or someone gives you their name, DO NOT USE THEM!

They use bait and switch with pressure sales tactics to sell their services.

They will try and get away with doing as little work as possible.

They will leave your house saying they will come back only to not call and leave harassing sticky notes on your doors.  Then when they finally call they will ask for payment since the guy that sold the service was not the one that performed the work so he has no clue if it was done or not.

They will damage your personal property without telling you in the process of trimming your trees.

Lesson learned - never trust a business card without and address or web site listed.

Ironman Kansas Report - Preview

REMEMBER YOUR TRAINING, SAVE YOU IT WILL
My training paid off as the bane of my half ironman racing (the run) went according to plan today for a strong finish.  Nutrition and hydration modifications paid off!  Use the force.  If only I could say the same for the bike leg.

Thanks to all for praying for good weather.  No only did the storms miss us, we only got sprinkles around noon.  Nice cloud cover, temps in the high 60's, low 70's.  Only had to contend with wind, but I will take it!

TO MY TRI BIKE
Sorry I had to pee on you, twice, on the bike leg.  I'm ashamed but it's what had to happen.  Some guys in the post race tent were complaining of someone peeing on the bike... and I honestly wondered if it was me.  Hey, even Chrissie Wellington does it!
